A Breakfast That Holds Until Lunch

Why The First Meal Sets The Tone

You wake having fasted overnight, which makes breakfast the steepest glucose rise of the day for most people. A breakfast that is almost entirely fast carbohydrate — cereal, toast, juice, a pastry on the way in — produces a sharp climb and a matching fall an hour or two later.

That fall is what has you hunting for something at eleven. It also tends to set the pattern: eat quickly again, rise again, fall again. By mid-afternoon the day has become a sequence of corrections.

A breakfast built differently flattens the first rise, and everything downstream gets a little easier without any further effort.

The Three Things That Slow It Down

Protein. The largest single lever. It slows gastric emptying, blunts the rise and is more satiating per calorie than carbohydrate or fat. Twenty to thirty grams at breakfast is the target worth aiming at.

Fibre. Slows how quickly carbohydrate is broken down and absorbed. Whole grains, beans, vegetables, nuts, seeds, and fruit with its skin on.

Fat. Slows stomach emptying further. Nuts, olive oil, avocado, full-fat dairy in sensible quantities.

The aim is not removing carbohydrate. It is giving carbohydrate company so it arrives gradually.

Eight Breakfasts That Work

  • Two eggs, any style, with a slice of wholegrain bread and half an avocado
  • Greek yoghurt with berries, a spoon of mixed seeds and a handful of walnuts
  • Overnight oats made with milk rather than water, plus nut butter and cinnamon
  • Cottage cheese with tomato, black pepper and a slice of rye
  • Smoked mackerel or sardines on sourdough with lemon
  • Leftover dinner. There is no rule that breakfast must be breakfast food
  • A three-egg omelette with spinach, mushrooms and a little cheese
  • Chia pudding made overnight, with yoghurt stirred through for protein

Every one of them can be assembled in under ten minutes and most of them the night before.

Four To Reconsider

Fruit juice. The fibre that was slowing the sugar down has been removed. Eat the fruit instead.

Most breakfast cereal. Even the ones marketed on health tend to be predominantly fast carbohydrate with sugar added. Read the panel rather than the box front.

A pastry and a large coffee. Sugar in the pastry, often more sugar in the coffee, and almost no protein anywhere.

Nothing at all, followed by a large lunch. Skipping works for some people and for others simply relocates the problem to two o'clock. Test it on yourself rather than following a rule.

Where A Supplement Fits Into This

How much protein should breakfast have?
